Protein Powder in India: How Much You Need and How to Spot a Fake Tub

Protein powder has stopped being a bodybuilder thing in India. It's in college hostels, in office gym bags, in Tier-2 supplement shops that didn't exist five years ago. And with that growth has come a genuinely uncomfortable question that most brand marketing avoids: is what's inside the tub actually what the label says?
That question got a hard answer in 2024, and it's worth knowing about before your next purchase. But first, the more basic issue almost nobody checks — whether you need the powder at all.
How much protein you actually need
The Indian Council of Medical Research's National Institute of Nutrition (ICMR-NIN) sets the recommended dietary allowance for adults at 0.83 g of protein per kg of body weight per day. For a 70 kg man, that's about 58 g a day. That figure is the requirement for general health, not a performance target.
If you're doing regular resistance training, the sports-nutrition literature generally supports eating more than the basic RDA — commonly cited ranges land around 1.2 to 1.6 g per kg, with debate about the exact ceiling. For that same 70 kg man, that's roughly 85-110 g a day.
Two things follow from this. First, the number is smaller than gym WhatsApp groups suggest — "1 gram per pound" advice floating around Instagram is well above what the evidence requires for most people. Second, ICMR-NIN's 2024 dietary guidelines were unusually direct on the next point: a well-planned everyday diet can meet protein needs, and supplements aren't a necessity for healthy people.
What that looks like in Indian food
Before you budget ₹3,000 a month for a tub, it's worth knowing what you're already eating:
- Eggs — about 6 g of protein each
- Paneer — roughly 18 g per 100 g
- Dal (cooked) — around 6-9 g per katori, depending on the dal and how thick it is
- Rajma / chana (cooked) — similar range, plus fibre
- Curd — about 3-4 g per small bowl
- Soya chunks — one of the cheapest protein sources available in India, over 50 g per 100 g dry
- Chicken breast — around 25-30 g per 100 g
Three eggs, two katoris of dal, a bowl of curd and 100 g of paneer across a day already clears the basic RDA for most men without a scoop of anything. Powder solves a specific problem — getting 20-25 g of protein in 30 seconds when you're rushing between office and gym — and it's a real problem. It just isn't a nutritional category of its own.
The quality problem nobody wants to talk about
Here's the 2024 finding. A team led by Dr Cyriac Abby Phillips ran the "Citizens Protein Project", a self-funded analysis of 36 popular protein supplements sold in India, published in the journal Medicine. They tested for protein content, fungal toxins, pesticide residue, heavy metals and steroids.
The results:
- 69.4% (25 of 36) were mislabelled about protein content — shortfalls ranging from roughly 10% to 50% below the claim, with nine samples testing under 40% protein
- 13.9% (5 of 36) contained aflatoxins, toxins produced by fungal contamination
- 8.3% (3 of 36) carried trace pesticide residue
- Herbal-blend products were more contaminated than plain whey-based ones — the products adding green tea, curcumin, ashwagandha or garcinia extracts on top of the protein were the worse performers
Some products also appeared to be inflating their protein numbers rather than simply under-filling — a practice known as amino spiking, where cheap free amino acids are added so that a nitrogen-based lab test reads high without the product delivering equivalent usable protein.
How much weight to give this: it's one study, self-funded, testing a single batch of each product at one point in time. It is not a permanent ranking of Indian brands, and a brand that failed then may test clean now. But it's the most systematic public look anyone has taken at this market, and the direction of the finding — that the label is often optimistic — matches what India's food regulator has been signalling. The FSSAI has been moving toward tighter rules for protein supplements and their health claims, precisely because of quality and labelling gaps.
How to read a tub before you buy it
You can't run a lab test at home. What you can do is check signals that make a bad product less likely:
- FSSAI licence number on the pack. A 14-digit licence is mandatory for products sold in India. No number, no purchase — this alone rules out a lot of grey-market stock.
- Protein per serving, not just per 100 g. Brands sometimes advertise the per-100 g figure while the scoop is 30 g. Do the division yourself: a good whey concentrate lands around 24 g protein in a 30-33 g scoop; isolate is higher.
- Read the ingredient order. Ingredients are listed by weight. If glycine, taurine, creatine or individual amino acids appear near the top alongside a very high protein claim, be suspicious — that's the amino-spiking pattern.
- Prefer a short ingredient list. Given that the 2024 testing found herbal-blend products more contaminated, "whey protein concentrate, cocoa, sweetener, flavour" is a better sign than a tub advertising nine botanical extracts.
- Look for third-party testing. Marks like Informed Sport, Labdoor or Eurofins testing mean an outside lab verified the contents. It's not a guarantee, but it's a brand voluntarily accepting scrutiny.
- Buy from the brand's own store or an authorised seller. Counterfeit and refilled tubs are a real problem in India, and they cluster around deals that are too good. An unusually cheap "imported" tub from an unverified seller is the highest-risk purchase you can make in this category.
- Check batch number and expiry and make sure the seal is intact when it arrives.
Whey, isolate or plant?
- Whey concentrate — the standard, cheapest per gram of protein, around 70-80% protein by weight, retains some lactose and fat. Fine for most people.
- Whey isolate — more processed, higher protein percentage, much less lactose. Worth the extra cost mainly if dairy gives you bloating or gas, which is common in India given how widespread lactose intolerance is here.
- Plant blends — usually pea plus rice, or soya. Cheaper than imported whey and the sensible pick if dairy doesn't suit you. Choose a blend rather than a single plant source: most individual plant proteins are low in one or more essential amino acids, and blending fixes that.
There's no version of this where one type is dramatically better for building muscle than another at matched protein intake. Total daily protein and consistent training do the work — this choice is about digestion, budget and taste.
Side effects and who should check with a doctor
For most healthy adults, protein powder's realistic downsides are digestive: bloating, gas or loose stools, usually from lactose in a concentrate or from sweeteners. Switching to an isolate or a plant blend generally solves it.
The kidney worry deserves a straight answer: in people with healthy kidneys, higher protein intake has not been shown to cause damage. That's a different situation from someone who already has a diagnosed condition.
Talk to a doctor before adding a protein supplement if you:
- Have any diagnosed kidney or liver condition — your protein intake should be set by a doctor, not a trainer
- Take regular medication, especially anything affecting the kidneys or liver
- Are under 18
- Have a history of digestive disease, or persistent symptoms you haven't had checked
That last group matters more than it sounds. Protein isn't the problem — the tub is. Work out your actual requirement first (0.83 g/kg as the baseline, more if you train seriously), see how much of it your normal food already covers, and only then decide whether a powder is solving a real gap or just an expensive habit.
